Cardio vs. Strength: Why You Probably Need Both
They adapt different systems and protect against different problems. The interesting question isn't which to choose but how to combine them.
A false choice
The cardio-versus-weights argument has run for decades, usually framed as though picking a side were necessary. It is not. The two develop different physiological systems, protect against different problems, and the health guidelines that matter recommend both.
The World Health Organization's adult recommendation is 150–300 minutes of moderate aerobic activity (or 75–150 minutes vigorous) per week, plus muscle-strengthening activity on two or more days. Not either.
What cardiovascular training does
Aerobic training improves how well your body takes in, transports and uses oxygen. Concretely: a stronger heart pumping more blood per beat, more capillaries delivering it, more mitochondria using it, and better fat oxidation at a given effort.
The health associations are among the most robust in exercise science. Cardiorespiratory fitness is one of the strongest single predictors of all-cause mortality — stronger than smoking status, blood pressure or cholesterol in several large cohorts.
It also improves insulin sensitivity, blood pressure and mood, and it is the type of training most directly linked to reduced cardiovascular disease risk.
What strength training does
Resistance training builds and preserves muscle and bone. That sounds narrower than it is, because muscle and bone mass underpin a great deal of long-term function.
- Preserves lean mass during weight loss, which protects metabolic rate.
- Maintains bone mineral density, reducing fracture and osteoporosis risk.
- Counteracts sarcopenia — age-related muscle loss that predicts loss of independence.
- Improves insulin sensitivity and glucose disposal.
- Maintains functional strength for everyday tasks and reduces fall risk.
For fat loss specifically
Cardio burns more calories per session, which is the usual argument for prioritising it when losing fat. That is true as far as it goes — the Calories Burned Calculator will show the difference for any given activity and duration.
But strength training does something cardio does not: it signals that muscle is worth keeping. Without that signal, a meaningful fraction of the weight you lose will be lean tissue, which lowers your metabolic rate and makes the weight easier to regain.
The combination outperforms either alone for body composition. And neither substitutes for the calorie deficit itself — you cannot reliably out-train a diet, because the calories burned in an hour of exercise are usually smaller than the calories in the food it takes to feel recovered from it.
Does cardio interfere with muscle growth?
There is a real phenomenon here, usually called the interference effect, but it is smaller and more manageable than gym folklore suggests.
The interference is most pronounced with high volumes of running, when cardio is performed immediately before lifting, and when total training load exceeds recovery capacity. It is minimal at moderate cardio volumes, and cycling interferes less than running because it is lower-impact and less eccentrically demanding.
For most people training for general fitness or moderate muscle gain, two to four cardio sessions a week alongside lifting causes no meaningful problem — provided calories and sleep are adequate.
How to combine them
If both matter to you, a few practical arrangements reduce friction considerably.
- Separate them by several hours, or put them on different days, where possible.
- If they must be in one session, lift first — strength work suffers more from pre-fatigue.
- Keep most cardio at low intensity, which is easier to recover from.
- Prefer cycling, rowing or the elliptical when lifting volume is high.
- Eat enough. Combined training raises energy needs, and under-eating is where most interference actually comes from.
What each does for ageing
The case for combining them is strongest when you look decades ahead rather than at next month, because the two protect against different failure modes of ageing.
Aerobic fitness declines with age, and that decline tracks closely with loss of independence and cardiovascular risk. Maintaining it is one of the better-evidenced ways to extend healthy years rather than merely total years.
Muscle and bone follow their own trajectory. Adults lose roughly 3–8% of muscle mass per decade after thirty, accelerating after sixty, and bone density falls in parallel — sharply for women after menopause. Resistance training is the most effective known countermeasure to both, and it is the intervention most directly linked to reduced fall and fracture risk later on.
A reasonable weekly template
For general health and body composition, something like this covers both bases without being elaborate: two to three resistance sessions covering the whole body, two to three easy aerobic sessions of 30–45 minutes, and optionally one shorter hard interval session.
That lands comfortably within the WHO recommendations and leaves room for recovery. It is also flexible: if a week goes wrong, protecting the resistance sessions preserves the adaptations that are hardest to regain.
Daily walking sits outside this structure and is worth more than most people credit. It adds meaningfully to total daily energy expenditure at almost no recovery cost.
The common objections
Two objections come up repeatedly, and both have straightforward answers.
"Lifting will make me bulky." Building substantial muscle mass takes years of dedicated training and deliberate over-eating, and it is difficult even for people actively pursuing it. Training twice a week while eating at or below maintenance produces a firmer, stronger body, not an unintentionally large one.
"I'm too old to start lifting." This is precisely backwards. Resistance training has been shown to build strength and muscle in adults well into their eighties and nineties, and the relative benefit is larger the older you are, because the alternative is continued decline. Starting late is worth considerably more than starting never.
Choosing where to start
If you can only do one thing, start with whichever you will actually do. Adherence beats optimisation, and the health benefits of both are large enough that either is a substantial improvement on neither.
Beyond that, a rough steer: if your priority is cardiovascular health, longevity markers or endurance performance, weight the balance toward aerobic work. If it is body composition, ageing well, bone density or functional strength, weight it toward resistance training.
Then add the other one when the first has become a habit rather than a project. Most people who try to build both simultaneously from a standing start build neither.
