Protein Intake Guide: How Much You Actually Need by Goal

The RDA is a minimum to prevent deficiency, not a target for someone who trains. What the research supports, by goal and body weight.

The RDA is not a target

The commonly quoted figure of 0.8 g of protein per kilogram of body weight is the Recommended Dietary Allowance. It is worth understanding exactly what that means: it is the amount estimated to meet the needs of nearly all healthy sedentary adults — a threshold for preventing deficiency, not an optimum for anyone with a body composition or performance goal.

For someone strength training, dieting, or trying to preserve muscle while losing fat, the research consistently supports considerably more. Treating the RDA as a ceiling is one of the more common nutritional mistakes among people who otherwise train seriously.

Targets by goal

The Protein Intake Calculator uses ranges drawn from the sports nutrition literature. Ranges rather than points, because individual requirements vary and precision here is false comfort.

  • Sedentary, general health — 0.8 g/kg (0.36 g/lb).
  • General fitness, moderately active — 1.1–1.6 g/kg (0.5–0.7 g/lb).
  • Building muscle, strength training — 1.6–2.2 g/kg (0.7–1.0 g/lb).
  • Losing fat while preserving lean mass — 1.8–2.2 g/kg (0.8–1.0 g/lb).

Why a deficit raises the requirement

It looks counterintuitive that the highest recommendation belongs to people eating least. The reason is that a calorie deficit is a catabolic environment: your body is breaking tissue down for energy, and without a strong signal to spare muscle, some of that tissue will be muscle.

Higher protein intake, combined with resistance training, provides that signal. Studies of dieting athletes consistently show better lean mass retention at intakes in the 1.8–2.7 g/kg range than at moderate intakes, with the benefit most pronounced in leaner individuals and in steeper deficits.

Protein also has the highest thermic effect of the three macronutrients — roughly 20–30% of its calories are spent digesting and processing it — and it is the most satiating per calorie, which makes a deficit meaningfully easier to adhere to.

Total daily intake beats timing

The 'anabolic window' — the belief that protein must be consumed within 30 to 60 minutes of training or the session is wasted — has not held up well. The window, to the extent it exists, appears to be measured in hours rather than minutes, and total daily intake is by far the dominant variable.

That said, distribution does appear to matter modestly. Spreading intake across three to five meals of roughly 25–40 g each seems to support muscle protein synthesis better than concentrating it into one or two very large servings. This is a refinement, not a requirement.

If you are hitting your daily total and eating protein at most meals, you have captured essentially all of the available benefit. Optimising timing further has diminishing returns.

Protein quality and plant-based diets

Protein sources differ in their amino acid profiles and in how well those amino acids are absorbed. Animal sources — meat, fish, eggs, dairy — generally provide all essential amino acids in favourable proportions with high digestibility.

Most individual plant sources are lower in one or more essential amino acids, typically leucine or lysine. This is entirely manageable: eating a variety of plant proteins across the day covers the profile, and legumes plus grains is the classic complementary pairing. Soy and quinoa are complete on their own.

The practical adjustment for plant-based eaters is a modestly higher total — perhaps 10–20% above the equivalent omnivore target — to account for lower average digestibility. That is a small tweak, not a barrier.

What this looks like in food

Numbers in grams per kilogram are abstract. It helps to know roughly what the targets look like on a plate.

  • Chicken breast, 100 g cooked — about 31 g protein.
  • Salmon, 100 g cooked — about 25 g.
  • Greek yoghurt, 170 g — about 17 g.
  • Eggs, two large — about 12 g.
  • Lentils, 100 g cooked — about 9 g.
  • Firm tofu, 100 g — about 17 g.
  • Whey protein, one 30 g scoop — about 24 g.

Is more always better?

No. The dose-response relationship flattens out. Beyond roughly 2.2 g/kg there is little evidence of additional benefit for muscle retention or growth in most people, and the extra protein is simply used as energy.

For healthy adults, higher intakes are well tolerated — the concern about protein harming healthy kidneys has not been substantiated. The picture is different for anyone with existing kidney disease, who should discuss intake with a clinician before increasing it.

Protein needs across the lifespan

Requirements are not static. Older adults develop what researchers call anabolic resistance: the same dose of protein produces a smaller muscle-building response than it would have at 25. The practical consequence is that protein needs rise with age rather than falling, even as appetite and total intake typically decline.

Most guidance for adults over about 65 suggests 1.0–1.2 g/kg as a minimum, with 1.2–1.6 g/kg preferable for anyone active, and larger individual servings — around 30–40 g — to overcome that blunted response.

This matters because age-related muscle loss, sarcopenia, is one of the strongest predictors of losing independence in later life. Adequate protein combined with resistance training is the best-evidenced intervention against it, and it is a considerably more useful goal than any weight target.

Practical implementation

Work out your target from the Protein Intake Calculator, then reverse-engineer it into meals. Most people find it easier to anchor a protein source to each meal than to chase a daily total retrospectively.

If your target feels unreachable, the usual culprit is breakfast, which in many diets is close to protein-free. Shifting one meal from carbohydrate-dominant to protein-inclusive typically closes most of the gap without any supplement.

Protein powder is a convenience rather than a requirement. It is useful when the target is high and appetite or time is limited — not because powdered protein is superior to food.

Frequently asked questions

It is a reasonable upper-end target for someone strength training or dieting, and it is easy to remember, which is part of its popularity. The evidence supports roughly 1.6–2.2 g/kg (0.7–1.0 g/lb); the top of that range is not clearly better than the middle for most people.
