How Many Carbs Should You Eat a Day? The Honest Answer
The published range is 45–65% of calories, and where you land inside it matters far less than two other numbers on the label. Here is what the evidence actually supports.
The short answer, and why it is a range
For most adults, 45 to 65% of daily calories — roughly 225 to 325 grams on a 2,000 calorie intake. That is the Institute of Medicine's Acceptable Macronutrient Distribution Range, and it is deliberately wide.
The width is not hedging. It reflects a genuine finding: adults eating anywhere inside that band, from otherwise comparable diets, do not show consistent differences in health outcomes. There is no single correct carbohydrate number waiting to be discovered, and any calculator that gives you one to the gram is implying a precision the evidence does not have.

There is a floor, and it is lower than you think
Separately from the range, the Recommended Dietary Allowance for carbohydrate is 130 grams a day. That figure exists to cover the brain's glucose requirement without relying on ketone bodies, and it is a minimum for basic function rather than a target.
This is the number people reach for when defending very low carbohydrate diets, and it does real work: it establishes that carbohydrate is not, strictly speaking, an essential nutrient. The body can manufacture glucose from protein and from the glycerol backbone of fat. What it cannot manufacture is the fibre, and much of the micronutrient supply, that arrives attached to carbohydrate-bearing foods.
Fibre is the number almost nobody hits
If you take one figure from this article, take this one. The Dietary Guidelines set fibre at 14 grams per 1,000 calories — about 28 grams on a 2,000 calorie intake, and closer to 38 for a large, active man. Average intake across the US and UK sits at roughly half.
The evidence here is unusually strong for nutrition. A Lancet series pooling 185 prospective studies and 58 clinical trials found that people in the highest fibre-intake groups had 15 to 30% lower all-cause and cardiovascular mortality, and lower incidence of type 2 diabetes and colorectal cancer, than those in the lowest. Risk fell steadily as intake rose toward 25–29 grams a day, with no sign of a threshold beyond which more stopped helping.
That is a dose-response relationship across a very large evidence base, and it is the single clearest thing anyone can say about carbohydrate quality.
- Legumes are the most efficient source by a distance — a cup of cooked lentils carries around 16 grams.
- Whole grains over refined: the fibre is in the bran, which milling removes.
- Fruit with the skin on, and vegetables in volume rather than as a garnish.
- Increase it gradually. Going from 15 to 30 grams overnight is genuinely uncomfortable. Add about 5 grams a week, with fluid alongside.
Added sugar, and why the distinction is not arbitrary
The Dietary Guidelines cap added sugar at under 10% of calories — about 50 grams on a 2,000 calorie intake, which one large soda exceeds on its own. Crucially, this counts inside your carbohydrate total rather than on top of it.
The limit applies to sugar added during processing or preparation, plus syrups, honey and fruit-juice concentrate. Sugar naturally present in whole fruit, vegetables and plain dairy is excluded, and people reasonably ask why, given the molecules are identical.
The answer is that the molecule is not what differs. An apple and a can of cola contain comparable sugar; the apple arrives with fibre, water and physical structure that slow absorption and produce satiety, and it is difficult to eat four apples by accident. The cola has none of that. What the guideline is really regulating is the food, not the chemistry.
Do you have to cut carbs to lose fat?
No, and the trial evidence on this is cleaner than the public argument suggests.
The most-cited study randomised 148 adults to a low-carbohydrate or a low-fat diet for a year, with no calorie target on either, and the low-carbohydrate group lost more weight. That result gets quoted constantly. What gets quoted less is the mechanism: the low-carbohydrate group also ate fewer calories, without being instructed to.
When calories and protein are matched between groups, the difference between splits largely disappears. So the honest conclusion is not that carbohydrate is uniquely fattening, but that some people find it easier to eat less when they eat fewer carbohydrates — which is a real and genuinely useful advantage, and a different claim entirely.

If it makes you miserable by Wednesday, it is a bad one, and choosing it anyway on the belief that carbohydrate is metabolically special is choosing a harder path for no measurable return. When more carbohydrate is the right answer
Endurance athletes are the clear exception, and sports nutrition guidance reflects it by expressing needs in grams per kilogram of bodyweight rather than as a share of calories — because the demand tracks training volume rather than total intake.
The joint position statement of the Academy of Nutrition and Dietetics, Dietitians of Canada and the American College of Sports Medicine puts moderate training at 5–7 g/kg/day, and one to three hours of daily endurance work at 6–10 g/kg/day. For a 70 kg athlete that upper band is 420 to 700 grams a day, comfortably above the top of the general population range.
The mechanism is glycogen. Muscle stores roughly 500 grams of carbohydrate, and depleting it is what limits performance in prolonged work. Carbohydrate eaten after a session restores it, which is why the timing question matters for the next session rather than this one. For anything under about 90 minutes, total daily intake dominates and timing is close to irrelevant.
What to actually do with all this
The practical version is short, which is usually a sign the underlying evidence is solid.
- Work out your range rather than a number. Anywhere inside 45–65% is defensible.
- Chase the fibre target. It is the one figure here with a large, consistent evidence base behind it, and most people are half-way there.
- Watch added sugar as a share of the carbohydrate you are already counting, not as a separate budget.
- Pick the end of the range you can live with. Adherence beats optimisation, and it is the only advantage that reliably survives contact with a real week.
- Adjust for training, not for fashion. Heavy endurance work genuinely changes the answer; a desk job does not.
